Serves 2

A wide white bowl of egg fried rice flecked with diced carrot and sliced spring onions, with dark chopsticks resting on the rim

Ingredients

  • 1 tbsp (15ml) rapeseed (canola) oil
  • 1 clove garlic (about 4g), finely chopped
  • 1 small carrot (about 80g/3oz), finely diced
  • 4 spring onions (scallions, about 60g/2oz), thinly sliced, green and white parts kept separate
  • 1 x 250g (9oz) pouch ready-cooked basmati rice
  • 250g/9oz cauliflower rice (ready-made, or about 300g/10½oz florets blitzed in a food processor)
  • 50g/2oz/⅓ cup frozen peas
  • 3 medium eggs, beaten
  • 1 tbsp (15ml) tamari (labelled gluten-free), or soy sauce if you do not need it gluten-free

Method

  1. Heat the oil in a wok or large (28cm/11in) non-stick frying pan (skillet) over a high heat. Add the carrot and the white parts of the spring onions and stir-fry for 3 minutes, until the carrot starts to soften. Add the garlic and stir for 30 seconds.
  2. Squeeze the rice pouch to break up the grains, then add the rice, cauliflower rice and peas. Stir-fry for 4 minutes, until the cauliflower is just tender and everything is piping hot.
  3. Push everything to one side of the pan, pour the eggs into the space and leave for 20 seconds, then stir until softly scrambled and fully set. Toss the egg through the rice.
  4. Add the tamari and the green parts of the spring onions and toss for 30 seconds more. Serve straight away.
  5. The pouch rice has already been heated once in the pan, so do not reheat leftovers again: cool them within an hour, keep them in the fridge and eat them cold within 24 hours. Not suitable for freezing.

Why it works

A bowl gives you about 20g of protein for 458 calories, mostly from the eggs, rice and peas.

Half rice, half cauliflower. Mixing basmati with cauliflower rice keeps the texture of fried rice while cutting the carbohydrate to 49g a bowl, inside our limit for the blood sugar tag. Once seasoned with tamari, the cauliflower is hard to spot.

Why a rice pouch. Fried rice works best with cooked, cooled rice, because freshly cooked rice turns sticky in the pan. A ready-cooked pouch has firm, separate grains and saves cooking and cooling rice in advance.

A hot pan. Cook on a high heat and keep everything moving, so the rice fries rather than steams.

Contains egg and soya; use tamari labelled gluten-free, as ordinary soy sauce contains wheat. For another fried rice, try the kimchi fried rice with eggs.
