Huevos Rancheros with Black Beans and Avocado

Huevos rancheros means ranch-style eggs: eggs cooked in a smoky tomato sauce and served on warm tortillas. This version adds a whole tin of black beans, which turns it into a brunch with 34g of protein and nearly as much fibre as the average UK adult eats in a whole day. Make the sauce first and the rest takes ten minutes.

Ingredients

  • For the ranchero sauce
  • 2 tsp olive oil
  • 1 small onion, finely chopped
  • 1 red pepper, diced
  • 2 cloves garlic, crushed
  • 1 tsp ground cumin, half a tsp smoked paprika and a pinch of chilli flakes
  • 1 x 400g tin chopped tomatoes
  • For the rest
  • 1 x 400g tin black beans, drained and rinsed (240g)
  • 4 eggs
  • 4 small corn tortillas (about 100g in total)
  • A third of a large avocado (70g), sliced
  • 20g feta, crumbled
  • Half a lime, plus wedges to serve
  • A small handful of coriander

Method

  1. Heat the oil in a large frying pan with a lid over a medium heat. Cook the onion and pepper for 6 to 8 minutes until soft.
  2. Add the garlic and spices and stir for 1 minute, then add the tomatoes and a pinch of salt. Simmer for 8 minutes, until thick.
  3. Meanwhile, warm the black beans in a small pan with 2 tbsp water, then roughly crush half of them with a fork. Season with a squeeze of lime.
  4. Make 4 hollows in the sauce and crack an egg into each. Cover with the lid and cook for 5 to 7 minutes, until the whites are completely set and the yolks are cooked as you like them.
  5. While the eggs cook, warm the tortillas one at a time in a dry pan for 30 seconds a side, so they soften and char slightly.
  6. Put two tortillas on each plate, spoon over the beans, then lift on two eggs each with their sauce.
  7. Top with avocado, feta and coriander, and serve with lime wedges.

Why it works

A serving has about 34g of protein from the eggs, black beans and feta, and over 18g of fibre. That is more than half the 30g a day the UK recommends, in one meal. Most of it comes from the beans.

Why the beans matter. Protein and fibre together slow how quickly a meal is digested. That is why this keeps you full well past lunchtime, and why it is tagged for blood sugar. Beans and pulses count towards your 5 a day, although only as one portion however much you eat.

The tomatoes, pepper and onion add vitamin C, which helps the body absorb the iron in the beans. Avocado adds mostly unsaturated fat.

The honest part is the calories. At about 620 a serving, this is a full brunch rather than a light breakfast. Use one tortilla each, or leave out the feta, if you want it lighter.

Corn tortillas are naturally gluten-free, but check the label, as some contain wheat flour. If you are pregnant, the FSA advises that runny yolks are safe only with British Lion eggs; otherwise cook the yolks until firm.
